Chad Waterbury - Building Muslce with High Reps


Lifting heavy weights for moderate reps (3-6) is one of the best ways to build muscle. In fact, one of the best programs I have ever done featured one core lift in each of four sessions (Monday: deadlift, Tuesday: bench press or weighted dips, Thursday: front squats, Friday: bent rows or weighted pull ups) at the beginning of the session, for 10 sets of 3 reps. The other two or three exercises in each session were assistance work.

But lifting heavy is hard on the joints, and it's also hard on the neurological system - it takes a lot of energy to make the nerves fire all of the muscle fibers needed to lift heavy weights. Too much fatigue leads to injury. We can't work out if we are injured - the goal is health and fitness.

So sometimes it's a god idea to lift lighter weights for higher reps. In this post from his blog, Chad Waterbury offers some good guidelines for using higher reps and still building muscle.

What?s the best rep range to build muscle? That?s a question many of you have probably pondered over the years, especially if you?re wanting to know how to get ripped. Most people do 8-12 reps per set for maximum growth. However, heavier weights can build just as much muscle, if there?s enough volume. Three sets of three reps (3?3) won?t add much mass, but 10 sets of three reps (10?3) definitely will.

So what about high rep training? Can it build just as much muscle?

I love heavy lifting as much as the next guy, but there are times when your joints need a break and your muscles need a different type of stimulus to accelerate growth. High rep training can be the path to new muscle, if you adhere to the following four steps:

1. Take each set to failure: I?m not a big fan of training to failure; however, when training with light weights it?s necessary to take each set to the point of exhaustion. With heavier loads (eg, 4-6 rep max) you can get away with avoiding failure because the load is heavy enough to recruit your largest motor units, even if you don?t reach failure.

For muscle growth, the motor units must be fatigued. If you can do 25 push-ups but you stop that set at 19 or 20 reps, there won?t be enough fatigue to stimulate growth through an increase in protein synthesis. Research by Burd, et al (2010) shows that training with light loads (30% of max) can result in the same level of increased protein synthesis as heavy loads (90% of max), provided you take those high rep sets to failure.

Training to ?failure? can mean different things to different people. My definition: when you can no longer achieve a full range of motion rep with perfect form you?ve reached failure. Don?t push beyond that point.

2. Choose the right exercises for high rep training: There are certain strength exercises that should never be taken to failure: squat, deadlift, and Olympic lifts. The risk of taking any of those exercises to failure far outweighs the potential benefit, and this is especially true with high rep sets that accumulate a huge amount of fatigue.?As a rule, stick to high rep training to failure for upper body lifts and single leg lower body exercises.

A few of my favorite exercises to train to failure with high reps are: push-up, pull-up, handstand push-up, lunge, standing calf raise, and single-leg hip thrust.

3. Don?t go too light: You could curl a soup can all day long and it won?t add muscle to your biceps. When the load is too light it?s impossible to recruit and fatigue the motor units that are large enough to result in visible growth.

As a general rule, stick to loads that allow 20-30 reps for your first set for your high rep workouts. If you can any more than that, the load isn?t ideal for growth. From there, keep cranking out sets of as many reps as you can with that same load until you reach a target number of total reps (eg, 50 reps for that muscle group).

4. Get the most out of each rep: When training with light loads, the speed and tension you develop in each rep becomes paramount. If you purposely slow down the concentric (muscle shortening) phase, you?ll leave the larger motor units untapped. And when the muscle group is maximally shortened, that peak contraction should be squeezed briefly to build extra tension. With that extra tension comes extra muscle growth because you?ll recruit more motor units.

Bottom line for tempo: the shortening (concentric) phase should be fast, followed by a brief but intense squeeze of the muscle, and then do the lengthening (eccentric) phase under control.

When you do high rep training the right way, you can build new muscle and train more frequently because it?s less stressful to the central nervous system (CNS) and joints. That?s why there are many body weight exercises in my new book, High Frequency Training. Coming October 16!

Auburn Hosts Apple And BBQ Fest Blood Drive On Monday

AUBURN, Mass. ? Tickets to the Wachusett Apple and BBQ Festivals will be yours if you donate blood at the Auburn Knights of Columbus on Monday afternoon.

The American Red Cross will hold a blood drive from 1 to 7 p.m. Oct. 1 at the Auburn Knights of Columbus at 49 Central St. ?

Every donor receives a free pair of Wachusett Apple and BBQ Festival tickets.

AppleFest will take place at Wachusett Mountain on Oct. 20 to 21. AppleFest features more than?75 craft fair and farmers market booths, family entertainment,?chainsaw carving demonstrations, scenic foliage skyrides to the summit, mountainside barbecue,?pony and hay rides,?clowns, the climbing wall and jugglers and magicians for the kids. There will also be an apple pie contest and a giant pumpkin weigh-off.

Then the Great New England BBQFest will take place at Wachusett Mountain on Oct. 27 to 28. It includes the area?s best BBQ vendors and other highlights include OysterFest, now featuring oysters?on the half shell, clam chowder and shrimp, along with a daily oyster shucking competition. The people?s choice awards?will feature chili on Saturday and pulled pork on Sunday.

Also, there will be music all weekend, including Heavy Horses and Brian Richard on Saturday, along with the Evan Goodrow Band on Sunday.

The prize packs are nontransferable and not redeemable for cash. ?

According to the Red Cross website, one blood donation can help save up to three lives.

They are accepting two types of donations Monday ? blood donations and double red cell donations.

Blood donors must be at least 17, weigh 110 pounds, be in good health on the day of the donation and have no history of exposure to hepatitis or HIV/AIDS. There are other health requirements.

Also, the individual?s last donation has to be more than eight weeks, or 56 days, ago, and they must have a valid identification, such as a driver?s license, blood donor card or passport.

Appointments are preferred, but walk-ins are welcome.

Bluegrass Awards remember Earl Scruggs, Doc Watson

NASHVILLE, Tenn. (AP) ? It was a hard year in the bluegrass world and the loss of icons such as Earl Scruggs and Doc Watson hung over the International Bluegrass Music Awards on Thursday night.

The Gibson Brothers won entertainer of the year and joined Junior Sisk & Ramblers Choice as the only multiple winners at the ceremony at Ryman Auditorium. But the attention of most was turned toward the pioneers no longer able to attend.

An emotional Steve Martin paid tribute to the late banjo innovator Scruggs with a special 30-banjo salute that included many of the world's top five-string players.

The IBMAs also saluted Watson and players Doug Dillard and Everett Lilly, as well as bluegrass promoter and actor Andy Griffith, all of whom died in the last year. Watson won guitarist of the year posthumously.

It was the first entertainer win for The Gibson Brothers, who also took home honors for gospel recorded performance for "Singing As We Rise," with Ricky Skaggs. Sisk & Ramblers Choice won album of the year for "The Heart of a Song" and song of the year for "A Far Cry From Lester & Earl," keeping with the night's unofficial theme.

In major categories, top nominee Russell Moore won male vocalist of the year, Dale Ann Bradley won female vocalist, Joe Mullins & The Radio Ramblers were named emerging artist, Blue Highway won vocal group, The Boxcars won instrumental group, Lonesome River Band won instrumental recorded performance for "Angeline The Baker" and St. Jude charity album "Life Goes On" won recorded event.

Rob Ickes (dobro), Stuart Duncan (fiddle), Sammy Shelor (banjo), Adam Steffey (mandolin) and Marshall Wilborn (bass) won instrumentalist of the year awards.

And 2012 Bluegrass Hall of Fame inductees Doyle Lawson and Ralph Rinzler were honored as well.

Though the night was full of spirited performances, none could hold up to Martin's show-ending salute to Scruggs. The actor, comedian and musician seemed on the verge of tears as he paid tribute to Scruggs before inviting players including J.D. Crowe, Kristin Scott Benson, Sam Bush, show co-host Del McCoury, Lawson, Shelor and Tony Trischka and more than 20 others onto the stage where Scruggs first played his rolling, rollicking style during the Grand Ole Opry.

Scruggs' sons Gary and Randy also were part of the tribute.

Martin said in an interview before the show that he was inspired by the Kennedy Center Honors when conceiving of the Scruggs tribute.

"They like to do these big salutes and I thought why not here at the IBMAs for Earl," Martin said. "All the banjo players who've been influenced by him, why can't they all be here and pay tribute to him?"

McCoury, inducted into the Hall of Fame last year, said he would probably not have gotten into music had it not been for the Flatt & Scruggs record his brother bought in 1950. The 11-year-old McCoury was transfixed by Scruggs' playing.

"I just could not get that sound out of my head," McCoury said.

Mandolin player Bush joked he was playing rhythm banjo while on stage, but said he felt privileged to be involved.

"I knew Mr. Earl," Bush said. "It gets real emotional as I look at Randy and Gary standing there and how they must feel, and how everybody loved their dad. He was a true gentleman. Nobody's more deserving of accolades than him."

LAS VEGAS --? The family of a man who died Tuesday night after risking his life to save his son and another relative from a grease fire is speaking out. Their house is unlivable and the fire left two children in critical condition.

The fire flared up Saturday on Reeder Street near Maryland Parkway and Hacienda Avenue. Polo Rodriguez and his family were celebrating his son's birthday and baptism.

About a dozen people were at the home for the celebration when a deep fryer was accidentally knocked over. The flames engulfed two 4-year-old children. Family members said Rodriguez ran in to save them.

"He was in flames, not worrying about himself, and picked up both of them and came out, that's what a dad does, any dad would do that, not just because it was him, any mother too," said Margarita and Alex Rodriguez, sister and brother-in-law.

Rodriguez's wife, Claudia, is in serious condition. She also went back into harms way, looking for the children. The two children remain hospitalized in critical condition. Both has undergone three surgeries since Saturday.

Spain counts cost of anti-austerity protest

MADRID (AP) ? The Bank of Spain warned Wednesday that the country is in a deep recession, a day after clashes in Madrid between protesters and the police led to 38 people arrested and 64 injured.

The demonstrations on Tuesday evening against the government's austerity drive at a time of mass unemployment put in sharp relief the scale of discontent that's brewing in a country suffering its second recession in three years and an unemployment rate of nearly 25 percent.

In the wake of the clashes and a warning from the central bank's that the country's economy continues to shrink "significantly," financial markets have grown increasingly nervous. The main IBEX index in Madrid was down a hefty 2.6 percent, while Spain's 10-year bond yield edged back up toward 6 percent.

On Tuesday, several thousand people ? 6,000 according to authorities ? converged on the national Parliament building in central Madrid. More than 1,000 riot police blocked off access to the building, forcing protesters to crowd nearby avenues. Police baton-charged protesters at the front of the march and some demonstrators broke down barricades and threw rocks and bottles.

Smaller demonstrations Tuesday attracted hundreds of protesters in Barcelona and Seville.

The protesters are calling for fresh elections, claiming the government's hard-hitting austerity measures are proof the ruling Popular Party misled voters when it won power last November.

Leaders of the protests said on their website that they would stage a fresh rally later Wednesday.

A National Police spokeswoman said Wednesday that 27 of the injured were police officers. She spoke on condition of anonymity because of police rules.

The government praised the police, saying the protest was an attack on democracy.

"I congratulate the police," said Interior Minister Jorge Fernandez Diaz. "They did their duty."

Opposition Socialist party spokesman Eduardo Madina said the government should take note of the popular discontent, adding that some images of the police charges displayed "pure brutality."

The government is expected to present a new batch of economically painful reforms on Thursday when it unveils a draft budget for 2013. Even before enacting the new measures, the government was predicting a 1.5 percent economic contraction this year. The Bank of Spain's warning Wednesday suggests it may be more.

On Friday, an auditor will release the results of stress tests on Spanish banks hit hard by the collapse of the country's real estate sector, which drove economic growth until the 2008 financial crisis hit. The government will then judge how much of a ?100 billion loan it will tap to help bail out the banks. Initial estimates say the banks will need some ?60 billion.

But Spain is also under pressure from investors to apply for European Central Bank assistance in order to keep its borrowing costs down. Spanish Prime Minister Mariano Rajoy has yet to say whether Madrid will apply for the aid, knowing that such assistance comes with conditions.

(AP) ? New York state's congressional elections are testing the staying power of Republicans who rode a tea party wave to a House majority two years ago ? as well as the resilience of Democrats striving to regain control.

Democrats are targeting four of the five Republicans who took New York congressional seats away from them in 2010. Two more of the most contested House races in New York are in heavily Republican districts where Democrats won special elections.

Included in the mix are three rematches of contests decided by paper-thin margins last election, making New York a busy House battleground for both parties.

The big money involved in the contests reveals the GOP's intent on preserving its foothold in the heavily Democratic state. The National Republican Congressional Committee said it had reserved $5.25 million for TV time in New York, more than half to defend three freshmen. The rest is going to three districts held by Democrats, including the Buffalo area seat won by Kathy Hochul in a special election upset last year.

Democratic spending indicates President Barack Obama's party is equally committed to gaining influence as part of the party's drive to add 25 seats and reclaim the House majority. The Democratic Congressional Campaign Committee said it has spent or reserved $1.02 million for TV time in two New York races.

Hochul made national headlines by pioneering the strategy of casting the race as a referendum on the GOP plan to transform Medicare, authored by Rep. Paul Ryan, now the party's vice presidential candidate.

It's not clear whether that strategy will work against Hochul's new Republican challenger, Chris Collins. In a recent interview, the former Erie County executive refused to give an opinion on the plan.

"I'm someone who looks forward and not backward," Collins said. "And the Ryan budget is in the past."

That may be wishful thinking, but there's no doubt that New York ? like California and Illinois ? is critical to the battle for control of the House. While Democratic leaders express optimism about their chances, analysts generally forecast Republicans holding onto a slimmer majority.

New York lost two of its 29 seats in the House to redistricting for the 2010 Census population changes. Despite the GOP election gains in 2010, Democrats still overwhelmingly dominate ? 21-8 ? the state's House delegation.

The battle in Hochul's district, which stretches between the Buffalo and Rochester suburbs, is one of the nation's most closely watched House races. A Siena College poll last month showed a statistical dead heat.

Collins has spent most of his adult life as a businessman. He ran the county with a sharp eye on the bottom line, alienating some lawmakers, and has promoted a waste-cutting managerial philosophy during public appearances.

Hochul also is well-known locally as the former Erie County clerk. While Republicans have a 40 percent to 32 percent enrollment edge in the district, Hochul has shown she can pull support from across the aisle.

"Being a Democrat in the most Republican district in the state, I actually can just ignore party labels and be laser focused on what's best for the district," Hochul said.

A bit east, near Syracuse, Democrats hope Dan Maffei can win back the seat he lost to Republican Ann Marie Buerkle by just 648 votes in 2010. Buerkle, the only New York representative to score a perfect 100 on last year's American Conservative Union legislator rankings, is running in a newly drawn district with nearly even numbers of Republicans and Democrats.

The DCCC said it has spent or reserved $361,616 in TV ad time for the race, a fraction of the $1.19 million reserved by the National Republican Congressional Committee.

It's one of two New York seats both committees are pumping money into for TV. In eastern New York, the NRCC has reserved $1.32 million for freshman Rep. Chris Gibson, who is being challenged by Democrat Julian Schreibman. The DCCC has spent or reserved $681,481 for TV ads there.

"The tea party wave of 2010 has receded and left New York's House Republicans high and dry with no cover to hide their toxic voting records and no way to defend their votes to end Medicare to pay for tax breaks for millionaires," said Rep. Steve Israel, D-N.Y., chairman of the DCCC.

Nathaniel Sillin, a spokesman for the NRCC, characterized Israel's claims as "ridiculous" and noted the GOP is aggressively pursuing opportunities in the state.

"Republicans continue to be on offense in New York because Democrats are running on more of the same failed tax-and-spend economic policies that have stifled economic recovery," Sillin said.

Two other races provide second chances to Republican challengers who just fell short in 2010.

In northern New York, Democratic Rep. Bill Owens is defending his seat again against Republican businessman Matt Doheny, who narrowly lost in 2010 when a third Conservative Party candidate took thousands of votes. This time, Doheny has both the Conservative and Republican lines on the ballot. In New York, a candidate can accept the nomination of more than one party and reap all votes combined.

On eastern Long Island, Republican businessman Randy Altschuler is trying unseat five-term incumbent Democratic Rep. Timothy Bishop. Altschuler came within 593 votes of defeating Bishop two years ago and this time, he has the third-party Independence Party line, which was worth 7,370 votes for Bishop when he had the line in 2010.

"Super" PACs on both sides are spending money on the race, including the Karl Rove-backed Crossroads GPS, which started an ad critical of Bishop on cable TV last week. The ad focuses on Bishop's role helping get a fireworks permit for a Hamptons bar mitzvah at the request of a businessman who was later solicited by the campaign and donated $5,000. Bishop has said he did nothing wrong in helping a constituent.

The NRCC is spending TV money on both rematches.

In Staten Island, Republican freshman and former FBI agent Michael Grimm is dealing with a potentially much larger issue as he faces a challenge from Democrat Mark Murphy.

The FBI is probing money donated to Grimm's 2010 campaign by followers of an Israeli rabbi. Agents last month arrested an Israeli businessman with links to the adult entertainment industry who had helped Grimm raise hundreds of thousands of dollars from the rabbi's followers in New York.

Some donors have said they broke campaign finance law by donating more money than allowed, or by funneling donations from foreigners who aren't legally allowed to give to U.S. candidates.

Grimm repeatedly has denied knowledge of any improper donations or any other illegal activity.
